Does anyone have a good schedule I can live by for the next 12 weeks?

Any advice or assistance would be greatly appreciated.

I won't pretend to be an expert or a coach and give you a detailed workout plan but I can tell you how I would train. First I'll assume you have a good athletic base and are probably already a triathlete with Sprint distance races under your belt so lets begin there.

Olys are typically done anerobic so no need to worry about heart rate. I'd focus more on speed work (intervals) and form workouts with less emphasis on distance. That would probably include 1 distance workout, 3 speed workouts and 2 form drill workouts every week, assuming you have the time in the day necessary for such. Good luck!
